A Guide to Small Lifestyle Changes That Matter

These three are usually discussed separately, which obscures how tightly they are coupled. Change one and the others move.

Food affects both. Large late meals disturb sleep. Insufficient protein impairs restoration from training. Chronic under-fuelling reduces training capacity and, over time, bone density and hormonal function. Excessive caffeine borrows alertness from a night that has not yet happened.

The reasonable defaults have been stable for a long time and are boring: mostly plants, adequate protein, steady movement including some resistance, sufficient sleep, minimal smoking, moderate or no alcohol, some human contact, appropriate screening. Almost everything else being marketed is optimisation at the margins, and margins matter only after the centre is in order.

Insufficient rest alters the hormones governing hunger and satiety, so that appetite increases and preference shifts toward energy-dense food. It also reduces spontaneous physical action — the person who slept five hours moves less all a workday without deciding to. Exercise performance declines, and the sense of work rises, so the same session feels harder.

Working with these rhythms rather than against them is simply realism. Training loads can rise when conditions favour them and fall when they do not. Food can follow what is in season, which tends to be cheaper and better anyway. Expectations can adjust: a winter that maintains health without improving it is a successful winter.

Be particularly cautious where certainty exceeds the evidence. Nutrition science is difficult because people cannot be locked in metabolic wards for decades. Consequently, most nutritional claims are provisional. Anyone who is entirely sure is telling you something about themselves rather than about food.

For families and individuals alike, this is inconvenient for anyone selling a solution to one of the three, and it is why comprehensive but unimpressive advice tends to outperform sophisticated advice aimed at a single variable. Health literacy is not knowing more facts. It is knowing which facts would change a decision, and how confident one is entitled to be.

More health information is available now than at any point in history, and it has not made readers healthier in proportion. The volume is part of the problem. Advice arrives contradictory, confidently stated, and frequently attached to something for sale.

A few habits of interpretation help. Ask what population a claim applies to; a result from twenty athletes may not generalise. Ask what the comparison is; something that outperforms doing nothing may still be worse than the obvious alternative. Ask about the size of an effect, not just its existence, because a statistically significant improvement can be practically irrelevant. Notice when a relative risk is quoted without an absolute one, since doubling a very slight risk leaves a very small risk.
